    Recording my GPC comp for posterity;

    So here's my story...

Anyone's that's friends with me on FB will know I've been walking a tight line with my weight coming into this comp. I started dieting months ago with the intention of coming in at 100kg. I've been tracking my morning and evening weight for the last week trying to estimate what I'd need to be the day before to come in at 100kg.

I was 103.5kg on Thursday night, 100.9kg on Friday morning, 103kg that evening and 99.9kg yesterday morning. Might sound good, but that was a obvious sign I was going to come in too light. Was 100kg bang on around 6pm and t's hard to force yourself to eat and drink knowing you've a weigh in the next day but thankfully I'd a good friend in my ear saying the right things. Got up to 101kg last night, 100kg on the button this morning before I left, and 99.81kg at weigh in.

Managed to get myself to 103.1kg by the time I started to warm up 2 hours later thanks to copious amounts of Diaorlyte, water, lucozade, chicken sandwiches, red bull and a cookie.

The bench, bar and plates were absolutely perfect so I knew I'd no excuse if I didn't come out of it lifting well. Got my warm ups going well and settled into a nice groove early.

    Took;
190kg for my first attempt, hit it easily.
200kg for my second attempt and a double bodyweight bench, hit it stronger than the 190.
205kg for my third, and it was the best of the lot.

Decided to put my balls on the line and go for 210kg @ 100kg as a juinor lifter on a 4th attempt. I won't say I hit it strongly, but it was a clean press straight to lockout for a 30kg competition PR at 100kg, and 20kg absolute PR. I think it may be the highest ever competition bench done across any weight in the Republic by a junior lifter, but am not 100% sure.

Pretty stoked with my performance today. It was frickin awesome going 4 for 4 after bombing out badly on the bench at the IDFPA nationals last April. It leaves me set up for a really good total coming into next year now. The best part about today was how solid all my lifting was. Everything hit the groove perfectly and I just felt ultra comfortable on all the attempts.

Gotta say thanks to Transform for helping me out with my shoulder problems over the last couple of weeks, his advice really helped me out and allowed me to perform at my full potential today.

Major shout out goes to Ger, Mic and Trish for travelling down with me and helping out. The difference it makes having experienced guys like Ger and Mic around is unreal. It just makes everything so much easier, all ya have to worry about it lying on the bench and pressing.

I've videos uploading, and courtesy of Trish there'll probably be photos rolling in over the next while too!!

    Some vids of my day;

    190kg

    200kg

    205kg

    210kg

    Playing About...

    Power Cleans:
    60kg x3
    70kg x3
    80kg x2
    90kg x2
    100kg x2
    110kg 3x2

One Arm Scap Rows (see below):
    30kg 'bells 3x12

    Crossfit September Invitational, WOD 1:
    7 overhead squats /45kg
    7 pull ups
    7 wall balls
    x7 rounds - 8 minutes flat.

Decided to play around in the gym today.... the power cleans were outrageously solid. Finding a really nice groove with them.

The scap rows are something suggested to help my scap stability and back thickness. It's basically a one arm dumbbell row but you concentrate on rolling your shoulder in and pinning your scap at the top. Obviously this means lighter weight.. I could really feel it working today, so I'm a fan.

No humble pie for me on the CF workout either. I figured the OH squats were what killed everyone and knew I'd storm thru them without a problem. No target for the wall balls, but I tried to hit the same spot each time.

    Feeling good.

And I bet to the guy missing 140 your 200 attempt is awesome!! It's only 3 years ago I was still struggling to pull 200kg like!!

My 260 would absolutely suck to someone pull 300.... It's all relative.

And right now, because I'm desperately working towards the big 300kg milestone, it's beyond crap. I can think of a word to describe it other than "wretched".

    Chest'n

    DC Shoulder Warm Up:
    2.5kg plates - 3 reps

Incline Smith Bench (yes, Smith) - assuming 20kg bar weight:
    60kg x8
    70kg x8
    80kg x8
    90kg x8
    100kg x8
    110kg x3

    Incline Dumbbell Bench:
    30kg 'bells x10
    35kg 'bells x7crashbangwallop
    40kg 'bells x8, x7

    Hammer Strength Bench:
    100kg 2x8, 1x7

*DC chest stretch w/ 15kg 'bells*

    Pendlay Rows (REAL ones):
    60kg x10
    70kg x10
    80kg 3x10

    Seated Lateral Raise:
    10kg 'bells 3x12

    Kipping Chins:
lots of practice runs using Tom's advice
    x10
    x10
    x17

    Barbell Curls:
    30kg x5
    40kg x5
    50kg x5
    60kg x6

    3OH!3 Curls:
    40kg x10
    30kg x10

    *DC bicep stretch*

I really like incline smith benches for chest work so I'm gonna push them for the next month or two. I plan on just working building up with sets of 8 'til I can do no more and then jumping 10kg and going for as many as possible. Surprised at the drop off today. The 8th rep w/ 100kg was quite tough and took a bit out of me tho.

Gonna push incline dumbbells hard too and try to work towards rep and weight goals. I'd like to hit 50's for 8 in the not too distant future. Gonna work on 40's 2x10 as an immediate goal.

Bit of a scare with 'em today tho... the bench I was on spontaneously decided to lower itself from around 45 degrees to 30 degrees just as I locked out a rep. As you can imagine this was an issue.... I felt the dumbbells coming towards my face so pulled the ejector seat and threw both of them off to my right side. They flew about 3 feet thru the air laterally and crashed into a bench beside. It's SO lucky the gym was empty cos someone coulda got seriously hurt. I wasn't a happy camper.

The HS bench was ok... my shoulder's not digging them at the moment but i'll persevere. Gonna stick with 100kg worth of plates next week.

When Pendlay was describing his rows, he said the function of the lats was not only retraction, but also the act of arching/extending your upper back and the row he described was meant to reflect it. The best way I can describe the way I did them today was a normal row but mid way you arch your upper back/pick up your chest too. I was seriously pumped after it.

Tom gave me some good tips on how to work on my kip at the CF Invitational last week so I tried to put it into practice today. I think the key for me right now is to try to be smooth and do them rhythmically. When I try to rush them I fall to pieces. The second set of 10 felt mega easy and like I was really in the groove, so I decided to go for max reps on the third. I was fairly tired form a long workout at that stage and I reckon I'd have gone over 20 fresh. Right now the immediate goal's 25.

Gun show to finish off... like the heavy curls followed by the tempo work. Pumps the **** outta my arms and I don't feel too ******y cos I'm still lifting decent weight!!

When Pendlay was describing his rows, he said

    Pendlay is actually a person?!

I thought they were called Pendlay rows cos it was something to do with a pendulum! :D:o

    Two reasons..

    1) They're incredibly ghey
    2) 3 seconds up, no pause at the top, 3 seconds down - 3-0-3 in T-nation speak

    135kg x1
    140kg x1 - PR

    Rolling Dumbbell Extenstions:
    15kg 'bells 4x12

Simulated Stone Lifts (Diesel Crew style):
    70kg 4x3

CrossFit September Invitational Workout 2 - 75kg clean and jerks, as many reps as possible in 3 minutes:
    22 reps

Inverted Rows w/ pause @ top:
    3x6

Sweet little workout today.... The snatches weren't great at all to be honest. I've never really been good at the exercise. My cleans came on fairly quickly with practice so I'll keep workin on em and hope they come up too.

The power jerks are just fun. Such a snappy fluid movement when you get it right. I deffo have the potential to go over 120kg very soon with these once I make a few tweaks. I think the main issues I have are that sometimes I push the bar out in front a bit instead of straight up, my elbows are "soft" at the top so I'm not locking out solidly, and supporting the weight over head feels pretty weight, and again I'm soft/not locked in.

The CGBP's were sweet today... my chest was pretty fatigued still from all the pec work during the week and could feel it being pulled at all the way thru. My triceps seemed to be firing really well today. Could feel them twitching like mad all thru the reps. Was considering 130 x3 but I felt too good not to go for an all time single PR with them so held a bit back. Hit 135 a bit shakily, but basd on the 130 that preceeded it I knew 140 should go.... and it did!!

Rolling extenstions in lieu of any board work today to give my everything a bit of a break coming off the comp at the weekend. Nice movement just go get everything stretched out and the blood flowing.

The simulated atlas stone lift is great fun. Serious exercise for erector strength + back thickness as well, which is probably my number one weak point at this stage.

Decided I'd do the CF workout at the end of my session so no one could give out about me being fresh... i think i was sufficiently tired at that stage :p Bit disappointed I didn't get some more reps in. Just watched the vid of it and cut it about 8 seconds short so I woulda had time for another one. I knew I'd go over 20, and was sorta thinking 25 might happen. I'll come back to it in a few weeks and try again.

The inverted rows worked well with the pause. The only real reason I'm doing em is to keep my shoulders healthy so I'm not too worried about trying to load them or anything.

Now... to go eat the sh!t outta some BBQ while my CF vid uploads!!

Hmmm.... why would I rest when all of the training is accelerating my gains?? In the last two months... 20kg bench PR, squat PR, power clean PR, power jerk PR, close grip bench PR, rack pull PR, 75% fran in <2 minutes, 20 rep pull ups...

Seems to be me you're not training enough :p

And besides, I didn't train on Friday. I wouldn't call it a rest day, but I didn't train. So that counts for something??
