    60 x situps; 30 x pressups, 10 mins foam roller; 20 mins weights and core work.

    Week ending 26th February

    Following on from the last post....

    Sat: 16.25 miles in 2:15:38. Avg 8:21/mile. Strong icy winds added to the difficulty factor in this one. Stopped off in a shop for some chocolate about 14 miles in as was feeling a bit hungry (kit kat chunky was my choice btw). I must have looked funny running down the street, Chunky in one hand, handheld water bottle in the other!

    Sun: Out of bed particularly early for a sunday, and got in 8.65 miles in 1:05:39. Lovely morning for it. Did my run at 7 am to be back in time for ARSENAL 5 SPURS 2, which kicked off at 8:30 am Toronto time.

    Nice weekend runs I must say, and another good week in the bag.
    Need to review my nutrition strategy pre-long run at the weekend, its caught me now the past two Saturdays.

    Run included 5 miles at HM pace (6:28/mi) or better. Very high winds for this one - in my face on the way out, but kept just at PHMP, then had it behind me on the way back :D.

    Sun: 8.55 miles in 1:04:34; avg pace of 7:33/mile. Very cold (-11 with windchill).

    Another good week put in. Found Thursday's session quite tough (which was reflected in the elevated HR and difficulty of the run), however I think that was the result of a long day, a day where I started a new job, which brings its own stresses!

    Week ending 11th March, 2012

    Mon: 10 miles in 1:09:02. Average pace 6:54/mi; avg HR 148 bpm; max 172 bpm.

    Plan was to get 6 miles at HM pace or better. Decided I would bring that up to 6.2 miles for a round 10km tester.

    Breakdown:
    2 miles warmup 16:12; 8:06/mi; 118 bpm;
    3 miles HM pace 19:10; 6:23/mi; 168 bpm - horrendous wind in my face;
    3.1 miles (5k) HM pace 18:52; 6:05/mi; 165 bpm;
    (add in the extra .12 mile in 44 seconds; 6:06/mi; 172 bpm) = 6.22mi/10km in 38:46 overall.
    1.78 miles warmdown 14:04; 7:53/mi; 146 bpm.

    Tue: Easy run. 8.25 miles in 1:04:39; 7:50/mi.
    Thu: Speed session

    7.01 miles, total 51:56

    3 x 1 mile at 5k pace (around 5:47/mi) or better repeats session, with 120 seconds recovery each time.

    2 miles warm up - 16:08 (8:04/mi, 120 bpm).

    Max HR recorded was 177 bpm; avg 146 bpm

    Horrible wind and rain for this one, and it was before work, which I think had an impact on my performance. Still happy enough though - close to target, especially with the last one.

    Sat: 10.16 miles miles in 1:20:22. Avg 7:55/mile. Nice saturday morning amble, kept it light ahead of the race next week.

    Sun: 8.2 miles on a lovely Spring evening in 1:10:18; avg pace of 8:34/mile.

    A good week, was particularly encouraged by the Monday performance. Thursday was tough, but I'll take it!

    Cheers Krusty, I've been keeping the head down through the winter conditions and ploughing through. Conditions have actually got better over the past couple of weeks, thankfully so that is a blessing - offset by me starting a new job which has its own issues!

    Havent updated my weekly log yet, but the race took place on Sunday (18th), which meant no beer for me on Paddy's Day (possibly tougher than the race itself!) It was a 5k (c.1300 participants, think it was won in 15:15 or so), and I finished it in 17:43, which is a new PB by 50 seconds, so was very happy with that - 18th place.

    Next up is a 10k on the 22nd April.

    Tue: Speed work sharpening session. 8.09 miles in 58:45; 7:16/mi, avg bpm 143, max 172

    Workout incorporated 4 x 1km @between 10k-10mile pace, 2 mins recovery in between each rep.

    1 km in 3:48; avg 163bpm

    Sat: 3.11 miles gentle pace 7:58/mi for 24:45 total, just loosening up ahead of the 5k tomorrow

    Sun: Achilles St. Patrick's 5k Run

    Why they chose to put a race on the day after Paddy's Day is beyond me.
    After a dry Paddy's Day, I laced up and toed the line on Sunday for this 5km race. I've put in a lot of good training for this, with thanks to Larry B for the guidance along the way.

    I was a little nervous going into it as it would be the first time I would be putting 100% in since the Chicago 'incident'. That was nearly 5 months ago, but still at the back of my mind. Anyhow, on I went.

    2.17mile warmup with some strides at the end.

    Race began at 10:15am. Target: Sub 18 mins.
    About 1300 participants, 5km (2.5km out and back) in downtown Toronto. Flat except for a pretty substantial humpback type bridge at c.6-900m and then on the way back at 4100-4400m.

    Weather was good, I felt reasonably good, and off I went. Felt relaxed and comfortable for the first couple of kms, was off pace by 5-10 seconds hitting the 2km marker, but was determined to hit halfway at 9mins or less. I hit it at 9:01 - thats fine. Just need to run sub9 for the second half to hit the target. Sure that should be easy! 168bpm avg for the first half.

    Started to pick it up from about 3-4km, then again after the humpback bridge with about 3/4 km to go. At that point, I knew I would hit my target, it was just a question of by how much. So I put the pedal down and came home in 17:43. Return leg was 8:42, 179bpm average.

    17:43, max hr 185bpm, avg hr 173bpm, 18th place. :D

    Garmin said 5.3km, a few others measured it long too, but I'm delighted with that - the hard work paid off. Possibly could have gone to 17:30 or under, but one step at a time, and that may have resulted in me blowing up early.

    Very tough session! With the weather geting better though, its easier to bang these out. On the flip side, I now have to share the trails with so many other people who are back out training after their winter hibernation! This is my trail - get outta my way!!!

    Sat: 16 easy miles in 2:08:35. Avg 8:02/mile. Cooler weather today, but a nice enjoyable run I must say. Great start to the weekend.

    Sun: 6.22 miles in 48:07. 7:44/mi, lovely early evening run. Really enjoyed this one. Had my shades on, just like this guy ==> :cool:

    Another very satisfying week, back into sync again after tapering down for a week coming up to the 5k.

    Total miles this week: 52.69

    Well done on the 5k. Impressive progress. Not too many people can boast a negative split in a 5k. I'd much rather the course be long than short!

    The damn wind is realy wreaking havoc on my training! Thought I had seen the last of it. It really makes me feel like packing it it in on the way out on my out-and-back route, but I enjoy the tailwind on the return leg!

    Thu: Speed session

    10.02 miles, total 1:10:49; avg speed 7:04/mi.

    Another tough Thursday session. Weather has got colder again.

    Sat: Moved my 8 mile HM session forward to today as would be travelling to Florida next week. I knew this would be tough as I had just done a tough session on the Thursday (Above).

    13.4 miles in 1:33:54; avg 7:00/mile; avg HR 154; max HR 175.

    So the plan was to do the full HM distance with the middle 8 at HM pace. Was feeling a bit light on the way out, not sure if I had got the nutrition right or if a tough week was getting the better of me, but made a call that I would split the 8 miles into 2 x 4 mile with some recovery in between. So:

    2.5 mile warmup 2:11; 8:04/mi; 126 avg HR.
    4 miles 25:38; 6:25/mi; 165 avg HR.
    ---2:15 recovery---
    4.5 miles 28:50; 6:25/mi; 168 avg HR.
    Warmdown 1: 1.93 miles 14:29 153 HR.
    Warmdown 2: 0.3 miles 2:33 149 HR.


    Pretty wrecked after this one, but satisfied I could head off to Florida having got the hard work outta the way! ;)

    Good mileage which I feel will stand to me in the races ahead, but once again for me the most important thing with the miles is the quality of the sessions.

    Week ending 8th April

    Much of this week (Mon-Thursday) was spent in hot and humid Florida on a work trip, so running was kept to a minimum.

    Mon: 5 miles around an alligator infested lake... kept me on my toes... with 6 x 20 sec strides with 20 sec recoveries. 37:08
    Wed: 5.5 miles around the lake again. More gators. 6 x 20 sec strides again. 42:00.
    Fri: Planned on doing my 6 x 1 mile 10k speed session (5:57/mi) today.
    I judged the weather badly, and had tights, under armour gear, mittens and hat on. Bad mistake. Was too hot from the off and wasnt feeling good at all.

    2.25 mile warmup; 16:49; 7:29/mi; 129 HR avg
    1 x mile; 5:56; 170bpm. Already struggling.
    --2:30 recovery--
    1 x mile; 6:09; 169bpm. Completely out of it. Felt like puking and was a bit light headed.
    Abandon session. Any more of this and I could be in danger of keeling over.

    Decided to turn this into a mid-length slow run instead....

    Total 11.37 miles; avg 7:49/mi; Max HR 180 :eek: avg HR 144.

    Sat: Lets try that again (6 x 1 mile at 5:57/mi or better with 2:15 recovery each time).... Left it til the evening. Temps in the early teens, evil wind still there.

    10.65 miles total; avg pace 6:56/mi; avg HR 151; max 175.

    1.65 miles warm up - 13:11 (7:59/mi, 114 bpm).
    6 x 1 mile:
    • 5:56, 159bpm
    • 5:53, 169 bpm;
    • 5:52, 168 bpm;
    • 5:53, 166 bpm;
    • 5:51, 167 bpm'
    • 5:53, 168 bpm
    ALL beat the target! Oh yeah! Pulled that one out of the bag in the end! :)

    Sun: Early run on tired legs - 8.2 miles easy - 7:55/mi - 1:04:53.
    Worked up an appetite for some pancakes and sausages which were consumed while watching Arsenal eventually beat Man City!

    Total miles this week: 40.72. Pleasing round off to a hectic week!

    Solid week, time for a mini-taper ahead of the 10k, with a sharpener on Tuesday to keep me honest.

    Alright Seany,

    Hows tricks? Yes that was me in the Yonge Street 10k last weekend - havent gotten around to doing up my training log over the past couple of weeks to tell the tale! I was pretty happy with that time alright, and feel there's a bit more there for the taking too - I was coughing and spluttering coming up to the race so had to hold back a bit. Hopefully I can get closer to the 35 min mark, maybe go under it in the near future.....

    Anything on the go these days yerself?

    thats some good probress, i know how plan you followed but id be interested in your take of it and how it improoved you. looking forward to reading the log/report.

    not up to much myself, have to travel iwth work this summer for 5 weeks straight(prob no time for running) so will put and end to and goal events this autumn but will do something anyway....i hope

    Really for me, the difference with this training cycle was just having a plan, having a structure. I've never trained specifically for a 5k or a 10k before, and to that extent, Larry B putting that structure on it has really helped. I have really enjoyed the sessions - i've found my time has flown past, and 10-12 miles is done in no time coz of the variety in speeds etc. I have felt going into both races so far this year that my training has had me sufficiently prepared to really nail the goals.

    Next up is the Sporting Life 10k on Sunday... hopefully I can take a little wedge off the YS 10k time and then 2 weeks later its the Ottawa Half.

    Tue: 4 x 1k at 10km pace sharpener ahead of the 10k on Sunday.

    Sat: 3.22 miles easy, shakeout ahead of tomorrow's race: 25:29

    Sun: Yonge Street 10k Race

    Leadup to this had been seriously suffering from a nasty cough all week, my breathing was off, and was seriously contemplating a DNS. Got as much rest as I could and said I would hold back as much as possible on race day.

    1.41 miles warmup; 13:03

    Conditions were good, a little bit humid, but not too warm, gentle cool breeze whirling around, ready for a 9am start. Initial aim was sub 37, but all going well felt a 35-handle was possible, even with my cough/ cold. If I really was in top shape, I thought a 34 min and change would have been a goer.

    Went out the blocks and was chugging through through the first 3-4km at 3:30-3:35ish pace, cooling it off a little as I approached 5km at around 17:50 (dont have exact split). Feeling good, HR was reasonable in the early 170's. All feeling fine.

    Hit around 6km and got a 2 nasty bouts of light-headedness and felt a little queasy. Took the foot off the pedal and hoped for the best. I did not want another Chicago. Kept on going at a reasonable pace thru 7k and 8k and was still on sub 36-pace. Got another bout of dizziness, but checked myself and HR was still reasonable in mid-late 170's.

    Kept going, was comfortable now thru 9k and then home in just shy of 35:42 chip time - I think it was 35:44 gun time or something. That was good for 74th place in what was a very competitive race. Delighted with the time, and was also delighted that there is room for improvement there, that I reckon a 34:xx time is there for the taking, maybe not in the coming weeks, but it is a goer for sure.

    6.29 miles per Garmin, avg HR 172, max 181

    Sun: Sporting Life 10k Race

    This race took the exact same course as the Yonge Street 10k 2 weeks ago, so it was a good chance to test myself on the same course again, albeit under slightly more humid conditions this time, and in the company of over 25,000 people in the biggest road race in Toronto. Wasnt sure whether I would top the 35:41 I scored a couple of weeks ago.

    Wifey was also doing this one, with the target of under 1 hour. I believed she could go sub-55, but she didnt share the same confidence in herself. More on that later....

    1.41 miles warmup with 6 x 20s strides; 12:52

    Went out at a reasonable pace, slower than I had two weeks ago, and took things relatively handy. Was pumping a lot of sweat to be honest, so was reluctant to push things too hard, hitting halfway in a relatively pedestrian 18:05. Felt good then into the second half despite a bit of a headwind at times, finishing strongly with a 17:47 second half, to come in in 35:52 for 42nd place. Pleased enough with that outcome, though I possibly could have gone a bit faster in the first half.

    6.22 miles - 35:52 - 172 avg HR, 183 max HR.

    Well organised race, despite the huge numbers and ergo huge potential for disaster.

    Biggest thrill for me though today was seeing my awesome wife come over the line in 53 minutes, a great return for her after hard work put in, and a lot of challenges in terms of various aches, pains, physio trips and other sh1te getting in her way during the lead up to this one.

    Sun: Ottawa Half Marathon

    Ottawa Race Weekend is the biggest race event in Canada, with 2 days of racing, and over 40,000 competitors - on the Saturday you have a 2k, 5k and 10k (which Geoffrey Mutai won) and on the Sunday, the Half-marathon (11,000 ppl) and the Marathon.

    I was staying with my cousin for the weekend, she was doing the 10k on Saturday evening, which I got to watch, and had the pleasure of seeing Mutai less than 2 feet away from me, 500m from home. Lovely.

    This was the goal race of the season...all other races were lead-ups to this. My original goal was to go under 1:25, but I had a feeling I was capable of anything from 1:20-1:25, and as such I planned on going out with the intention of sneaking in under 1:24. As the course was measured in kms, that meant a touch shy of 4 min kms.

    After a 1.12mile warmup.....

    The race started at 9am, 2 hours after the marathon, and the finishing3-4km shared the same course, hence if all went to plan I would be coming in at roughly the same time as 3:30-3:25 marathoners. Not ideal, but them's the breaks.

    Saturday was particularly warm (temps in the high 20's and blazing sun). This didnt inspire me with confidence after my chicago experience. Luckily there was cloud cover on the sunday morning, despite the humidity.

    So off we went at 9am from the centre of town. Sun still hidden thankfully, but humid. Went off at a nice clip, and kept to my plan of 3:55/km for the first 8-10km, taking in plenty of water and putting water in my cap too. Hit 10km just after 39 mins - was maybe 39:15, so a little shy of 3:55s at that stage. Sun came out and reared its ugly head and I felt like I was running in the desert. Nasty. Persevered and kept the water/ drenching myself strategy going, which was working nicely. Keeping an eye on HR, which was in the mid 170s.

    Soon after there is a nasty, dragging uphill, which is quite exposed to both the wind and sun. AS the field was quite spread out at this stage, there was not much room for shielding oneself. Onwards....

    The course then goes over the river and into Quebec, where the aid stations are serviced by dudes in berets and stripey t-shirts :rolleyes: . The Quebec side has a significant amount of rolling hills, which is where I lost some time for sure. It is here that the marathon course also joins up, and we pass a lot of the back-markers. God I did not envy them in that heat, it did not look pretty.

    Coming out of quebec and over the bridge there is about 4km to go and you go through downtown again. I have not seen support like it since Boston. Unreal. Tour de France stuff. Thins out again support-wise, but a lot of weaving around marathoners for the next 2.5-3km, then the last km to the finish is just awesome.... very vocal support as you hit 750m to go; 500m to go; 200m to go. I was tiring at this stage, and while I had felt earlier that a sub 1:23 may be a goer, I knew about 500m out that it wasnt happening, so I slackened off and savoured the moment. Mrs K., Cousin and Family were all there cheering me on at 500m to go, which pushed me on to a strong finish at 1:23:22, for 43rd place out of 9,890 finishers. A PB by a long way. A lot of people collapsing into wheelchairs at the end...thankfully not me this time, but a reminder of how we are so vulnerable in these races.

    13.21 miles on the Garmin, avg HR 170, Max 187; avg pace 6:19/mi.

    Fantastic event, extremely well organised, highly recommended.
    In terms of a PB course: A May race, with hills - too risky.

    SO: Thats it, all the H1 2012 goals out of the way....smashed! Need to think of some new ones for H2 2012. I have a handful of races lined up this summer.... lets see how those go! :D

    Held on the streets of downtown toronto, the race was essentially half uphill, half downhill. Was pretty wrecked by the time I got to the top of the hill and was fading fast on a very hot day. Nonetheless, pleased enough with my performance all things considered.

    6.39 miles easy then later on in the day.

    Week ending 24th June

    Mon: 8.00 miles, 1:03:18, 7:55/mi
    Wed: 9.52 miles, 1:18:48, 8:17/mi. Very hot with high humidity (temp of 40 degrees+ when factoring in the humidity). Easy enough pace, but very tough.

    Sat: Toronto Pearson Runway Run 5k

    Neat little event in Toronto airport where they close off a runway for a 5k run. Myself and the wife got an invite to be part of a team of 10 for this, which is more of a fun-run than anything, but I hoped that the flatness of the course would help with a PB. Unfortunately it being June in Toronto, the temps were quite high, and on the runway there is not much escape from the heat!

    After a 1 mile warmup, we waited to be shepherded onto the runway. We had to wait around for a bit before that happened (until they got air-traffic control go-ahead or what not), rendering my warmup pretty useless in the end.

    So anyhow, finally got going. The course was basically up and back along the runway (which was closed off to planes of course!). I think in many ways the course felt longer than a regular 5k as there wasnt much to look at except the runway (And a couple of planes parked on it at 2 points) and its basically just a long straight, so you're just waiting for the turn-around point. That said, other than the wait-around at the start, I thought it was well-organised etc. All that said, it was a pretty cool experience.

    Came in in 18:14 or so for 7th place out of 1,200 or so, with the winner doing it in around 16 odd. AVG HR of 174, Max 185. Found the second half tough going, running into the wind, and saw the HR creeping up, so pulled it back a bit, lessons learned from warm-weather races and all that :rolleyes: .

    The before and after stuff was in a hangar, which brought even more authenticity to the affair, which was nice.

    Went out for a few miles later on in the day: 5.66 miles; 46:01; 8:07/mi.

    Sun: 5.8 miles easy out to the beach and back.

    Total miles this week: 33.08
