Sprinting I would say varying your cardio workout's pace periodically. The kind that has always been apparent to me is done by switching between paces in a cyclical way. Think it's called interval training. Example being doing 15 minutes or so on the stationary bike in a gym: 40 seconds normal pace (normal cardio pace) and then 20 seconds sprinting (ie as fast as you can go) then back for another 40 seconds of normal pace followed by 20 seconds of sprinting. You get the idea, rinse and repeat for 15 minutes, or 20, or 25 or whatever the guideline amount is, I'm sure someone can correct me on this.

For VO2 max, just aim for a consistent effort over a longer period of time. The Sprinting exercise should tire you in 15 minutes or so per exercise but the VO2 max should really be something like a 5km run or something similar.

Both of these should help you out. This is what I would do if I was using a gym of course. If not then change the sprinting with a bike or cross trainer for a pitch and do certain lengths at certain paces.

I hope this helps some bit.
