    Low reps high weights increases size.
    Try 3sets of 5 reps, if you complete all 15 reps up the weight a bit.
    Look at body building .com a user called Brit beef has a good 3day split.
    Do cardio on your off days.
    Take one day off a week.
    Eat chicken, eggs, fish and some red meat.
    Eat 7 or 8 times a day.

    Ps this isn't really an extreme sport.
