Worth posting in Triathlon too, I imagine they will have specific tips that take into account the swimming and running you have to do either side of it.

Cyclists other than triathletes rarely come up against a 180km time trial, although there are a fair few triathletes that post on this board too.

5h30min??? are you sure thats correct, that's almost the lower end of pro category ironman.

Well 5hrs 38 for 183km - as there wwas an extra 3km due to roadworks.

Yep - very very fast course in germany with pors doing 4hrs 30 mins or less.

Very average time and was only middle of pack with this time

More like 4hr 30 for Pro Triathletes

5hr 30 is good for most age group triathletes but not near good enough if your aiming to win your age group and qualify for Kona.
The magic Numbers for that are to be approx 1hr swim - 5 hr bike - 3 hour run, dependign on age group.

The long endurance ride your doing is good, I'd focus more on running straight after this than trying to get faster on the bike if its your first attempt at the Iron Distance, even if your used to triathlons and the jelly legs effect, pushing too hard on the bike will have an adverse effect on the marathon.

Better to discuss this on the ATR forum though, those guys would know more about the specific training for the bike leg of an Iron Distance event.

    .........

that's why I said lower end of pro, hilly terrain and temperatures make a big difference. Bit unclear what the OP is really looking for if its part of an iron man and he's carrying weight I would make that a priority nothing worse than facing into a long run with tired legs heat and excess bodyfat.
Other than that I'd say a couple of intervals a week should bring the speed up if the stamina and endurance are already there.
